How to lose belly fat

The belly is the place people most often want to “sort out”. Honestly: it isn't possible to lose fat just from your belly. But your waist really does shrink as your overall weight goes down, and here's what helps.

In short: a small calorie deficit, protein, movement, sleep and less alcohol. Ab exercises strengthen your muscles, but they aren't what “burns” belly fat.

Why “just from the belly” doesn't work

When your body is short of energy, it uses fat from all over, not from the spot you're training. Studies where people did nothing but ab exercises for weeks found that they didn't lose more belly fat than fat anywhere else. That's why creams, belts, “belly teas” and vibrating gadgets don't shrink your waist.

Why your waist matters for your health

Some belly fat lies deep, around your internal organs (visceral fat). Too much of it is linked to a higher risk of type 2 diabetes, heart disease and high blood pressure. So your waist size sometimes tells you more than the scales.

How to measure: in the morning, standing, after breathing out, with the tape measure between your lowest rib and the top of your hip bone (usually around your belly button). The World Health Organization's guide: the risk increases above 80 cm for women and 94 cm for men, and increases substantially above 88 cm and 102 cm.

What really shrinks your waist

  1. A small calorie deficit. This is the foundation – how to work it out. Visceral fat is often among the first to go as your overall weight comes down.
  2. Movement. Brisk walking, cycling, swimming and strength exercises twice a week. Movement reduces visceral fat even when your weight is coming down slowly.
  3. Protein and fibre. You stay full for longer and snack less. See our low-calorie recipes – all with at least 15 g of protein.
  4. Less alcohol. Alcohol has lots of calories (a large glass of beer is about 200 kcal) and often brings snacks with it.
  5. Sleep and stress. When you're short on sleep, you crave sweet and fatty food more. 7–9 hours of sleep is part of losing weight too.

Special cases

  • After giving birth, your stomach muscles may have separated (diastasis recti). Talk to a doctor or a physiotherapist before doing ab exercises.
  • During the menopause, fat tends to build up on the belly because of hormonal changes – more in our guide to weight during the menopause.
  • If your belly has suddenly got bigger, is bloated or painful, or your weight is changing for no reason – see a doctor. It might not be fat.

When to talk to a doctor first

Before you change how you eat to lose weight, talk to your doctor first if:

  • you are pregnant or breastfeeding;
  • you have diabetes or take medicines that affect your blood sugar;
  • you have kidney disease, heart disease or another long-term condition;
  • you are under 18;
  • you have or have had an eating disorder;
  • you are losing weight without trying.

Do ab exercises burn belly fat?

Not directly. Ab exercises strengthen your muscles, but fat doesn't disappear from one particular spot. Fat goes down all over your body when you're in a calorie deficit, and where it goes first depends on your genes, sex and age.
